sushi bowl
- 200 g sushi rice
- 3 oz ahi poke
- 3 oz salmon poke
- mango
- cucumber
- nori
- avo

choc chip banana protein pancakes
- 30 g oat flour
- 30 g protein powder 
- 80 g banana
- 1 egg 
- 50 g egg whites
- 1/2 tsp baking powder
- 30 g choc chips 

pb nutella proats
- 40 g oats
- 25 g protein powder 
- 12 g peanut butter powder
- strawberries 
- blueberries 
- 20 g nutella drizzled on top :)

spicy rigatoni pasta
sauce:
- 1 cup marinara
- 60 g cottage cheese
- 4 tbsp parmesan 
- 3 tbsp cream
- red pepper flakes ( to taste )
- blend !!
pasta
- 4 oz rigatoni 
- 3 oz chicken sausage 
- cook both separately then stir together all ingredients w sauce :)

pb choc muesli bowl
- 150 g cottage cheese 
- 30 g muesli
- 20 g choc protein powder
- almond milk ( to mix )
- strawberries 
- banana
- peanut butter
- dark chocolate 
- honey

tuna avo melts
- 1 can tuna + 40 g greek yog + lemon juice + salt & pepper ( mix )
- 2 slices bread
- parmesan cheese ( melt in toaster oven / micro)
- top w avocado

protein cereal 
- 60 g cereal of choice 
- combine 1 scoop protein powder w milk
- top w fruits of choice;)
- makes a great, easy pre / post wo meal !

the glute maximus, medius & minimus are the muscles that make up your glutes 

most leg exercises place load on the glutes as a whole, but if you incorporate movements that bias each specific muscle, you can build fuller / rounder looking glutes

for example:

• upper glute max- hipthrusts, back extensions, glute bridges

• lower glute max- lunges, rdls, deadlifts

• glute minimus- single leg movements, abductions

• glute medius- cable sidekicks (regular & medius ), hip abductions

compounds, unilaterals, & isolation movements + ofc progressive overload + nutrition are all key as well !  xx

cable kickbacks are an isolation movement, so its essential to be in a rep range that builds metabolic stress & time under tension (both key for hypertrophy!) w/o recruiting / overcompensating w other muscles. this is why the 12-16 rep range is the sweet spot for growth, although it might seem high

2 )
if you’re swinging your leg or using momentum, the glute isn’t doing the work, your lower back & hamstrings are. using a weight that a) allows u to isolate the glute & maintain proper form & b) is challenging for you is keyyy. You should be able to take it til close to failure w/o letting other muscles take over!

3 )
muscle activation > just completing reps (for growth!) focus on the mind-muscle connection- controlled kicks where you focus on engaging the glutes throughout, & simply using the standing leg to brace

this exercise takes practice but the GAINS WILL COMEE ⭐️⭐️🩷💗💪🏽 u got thisss
